You want me to lift weights so I can run better? How does that make any sense? The best distance runners are thin and lean, not big and muscular. Plus, I don’t want to carry around extra muscle mass, that’ll just slow me down mile after mile.

Fair pushback. Here’s the direct answer anyway: distance runners benefit from resistance training because running asks the body to repeatedly produce and absorb force thousands of times over a single run. Strength training improves force production, force absorption, running economy, and tissue capacity, all of which help you maintain your mechanics as fatigue builds late in a race.

Not only should you lift weights as a runner, you need to if you want to keep running injury free.

I know, that’s a bold claim. But stick with me, and by the end of this article you’ll wish you’d started lifting long ago.

Will Lifting Weights Make You Slower?

First, you’re right about one thing. The best distance runners in the world are thin and lean. Carrying around biceps that risk tearing the sleeves of your shirt looks great on the beach, but it doesn’t add any value to your distance run, unless you showed up to the race just to update your profile picture.

So if carrying extra muscle mass isn’t advantageous for running, and the best runners are thin and lean, why do you need a resistance training routine?

Because weak things break.

Why Strength Matters for Running Durability

Let me hit you with some numbers to drive the point home.

The average distance runner strikes the ground somewhere around 600 times per kilometer. Run the math out and that’s roughly 12,650 ground contacts over a half marathon, about 25,300 over a full marathon, and 30,000 in a 50K. Push into ultra distances, and a 100-mile race can put you at nearly 100,000 ground contacts before you’re done.

Every one of those contacts asks something of your body. Research on running biomechanics shows that runners experience vertical ground reaction forces of roughly 1.5 to 3 times their body weight with each stride. Multiply that force across tens of thousands of contacts over a single race, and you’re looking at an enormous cumulative load moving through your muscles, tendons, and joints.

If your body doesn’t have the physical capacity to handle that volume of force, something eventually gives. And it’s rarely random. It’s usually the weakest link in the chain, whatever tissue or joint has the least capacity relative to what you’re asking of it. Keep running on that weak link without addressing it, and you’re inviting a domino effect of compensations and injuries down the line.

8 Resistance Training Nonnegotiables for Distance Runners

Okay, but you still don’t want to be built like a linebacker for your marathon. Fair. As a runner, these are the staples your resistance training program should actually include. Done right, they won’t just help prevent injury and technique breakdown late in a race, they’ll improve your performance too.

1. Unilateral Training

Running, like most sports, is unilateral in nature. You only strike the ground with one foot at a time. Every time you absorb and produce force, you’re doing it through one leg at a time. Just like crawling and walking, running relies on a contralateral movement pattern to create efficient propulsion. In the weight room, unilateral training, think single-leg work like a lunge or a split squat, directly reflects the actual demands running places on your body.

2. Ankle and Calf Stiffness

A strong calf and Achilles complex helps reduce injury risk and improve running economy. Picture an inflated ball and a flat ball dropped from the same height. The inflated one bounces higher, because it’s stiffer. We want that same principle at the ankle. The stronger your calf and ankle complex, the more force you can absorb without passing unnecessary stress up to your knees and hips. Your running economy improves too, since a stiffer ankle gives you more spring out of every step.

3. Hip Stability

Hip stability and lateral hip strength are crucial for preventing technique breakdown and common running injuries like IT band syndrome or runner’s knee. Remember all those ground contacts you make on a run? That force travels up your leg and into your hips. Without the strength to absorb it and stabilize your body on one leg at a time, technique starts to break down, and injuries tend to follow.

4. Isometrics

Isometric training means holding a position against load for time, think a wall sit. Isometrics are excellent for building tendon health and durability for long runs. They let us drive high levels of force into the tendon without the limitation of moving through a full range of motion, and they improve how efficiently your muscles create tension quickly, which matters for strong legs deep into a long run.

5. Eccentrics

Eccentric training extends the lowering phase of a movement, think slowly descending into the bottom of a squat. Eccentrics build your ability to absorb force, which is the foundation of distance running. You already know how often you strike the ground when you run. Poor force absorption is a fast track to injury, and eccentric strength is one of the more direct ways to build it.

6. Balance

Balance is crucial for body control. Knowing where your body is in space at any given moment gives you a real advantage when something unexpected happens, a root on the trail, a sudden change in surface on the sidewalk. The ability to sense that instability quickly and adjust is what keeps you upright and on your feet.

7. Mobility

When you have a mobility limitation, your body finds other ways to get into the position it needs. In running, ankle mobility matters a lot for keeping the knee and hip from compensating. If you can’t achieve the ankle range of motion a stride requires, the joints above it, your knee and hip, shift position to make up the difference, which adds stress and can alter your gait mechanics over time.

8. Core

Rotation is a commonly overlooked piece of running. It’s how you create efficient propulsion from the ground all the way into your arms. Beyond that, your core drives your posture and stability. A lack of postural control opens the door to compensations and overuse injuries. This “running core” isn’t about doing a pile of sit-ups. It’s about challenging your body to find stability through dynamic movement that tests posture and positioning under real conditions.

How to Add Strength Training to Distance Running

You don’t need to blow up your training plan to make this work. This isn’t another thing competing with your mileage, it’s what makes your mileage hold up.

Put your lifting on easy days or right after a run, not the day before your long run or your key workout. Show up fresh for the sessions that actually matter, and let the weight room fill in around them. As race day gets closer, back off the volume in the gym the same way you’d back off your mileage, while keeping the intensity where it’s been. Same tapering logic, different room.

This isn’t about running someone else’s program. It’s about making sure these eight qualities actually show up in your training, in a way that fits your mileage, your race calendar, and how your body is recovering.
